Why split your calories across meals?

Knowing your daily calorie target is useful, but it is much easier to follow when you know roughly how many calories to eat at each meal. Planning meals this way helps you avoid eating too little early in the day and then overeating at night, keeps your energy steady, and makes portion sizes easier to judge. It is especially helpful when you are trying to lose weight, build muscle or manage your blood sugar.

How the calculator splits your calories

Each eating pattern divides your daily calories by a set percentage. With an even split, main meals get similar amounts. Bigger breakfast puts more calories earlier in the day, which some people find helps control hunger. Bigger dinner suits people who eat a light breakfast or have their main family meal in the evening, which is common in Pakistan and South Asia.

3 meals33%34%33%
3 meals + 1 snack28%30%28%14%
3 meals + 2 snacks25%27%25%11.5% each

Example: On a 2,000-calorie plan with 3 meals and 1 snack (even split), you would eat about 560 calories at breakfast, 600 at lunch, 560 at dinner and 280 as a snack.

Sample meals by calorie size

These everyday meal ideas show roughly what different calorie amounts look like. Values are approximate and depend on portion size and how much oil is used.

Approx. caloriesMeal idea
150–250 (snack)An apple with 10 almonds, a small bowl of fruit chaat, or a handful of roasted chana
300–400 (light meal)2 boiled eggs, 1 whole wheat roti or toast and tea with milk (no sugar); or a bowl of oats with a banana
450–550 (medium meal)1 cup of daal, 1 roti, salad and half a cup of raita
600–700 (large meal)A portion of chicken karahi or grilled chicken with 2 roti, salad and vegetables

Cooking oil and ghee add about 120 calories per tablespoon, so measuring the oil in curries is one of the easiest ways to stay on target.

Meal split for Ramadan

During Ramadan, your whole day's calories need to fit between iftar and suhoor. A common approach is to eat about 35% of calories at suhoor, 40% at iftar and 25% as a late meal or snack. A good suhoor with slow-release foods, such as oats, eggs, whole wheat roti, yogurt and fruit, helps you stay full and energetic through the fast. At iftar, start with dates and water, then eat a balanced meal rather than filling up on fried pakoras and samosas. Drink plenty of water between iftar and suhoor; our Water Intake Calculator can help. If you have diabetes or another health condition, speak with your doctor before fasting.

Does meal timing matter?

For weight control, your total calories over the day matter most, not the exact time you eat them. However, many people find that eating a proper breakfast or lunch stops them from overeating in the evening. Eating a meal with protein within a few hours of exercise can support recovery. The best split is the one that fits your daily routine, keeps you satisfied and helps you stay consistent.

Frequently Asked Questions

How many calories should I eat per meal?

Divide your daily calories by the number of meals you eat. On 2,000 calories a day with three meals, that is roughly 650–700 calories per meal. If you add snacks, each main meal will be smaller.

How many calories should breakfast be?

Breakfast is usually about 20–35% of your daily calories. On a 2,000-calorie diet, that is roughly 400–700 calories, depending on whether you prefer a bigger breakfast or a bigger dinner.

Is it better to eat 3 meals or 5 smaller meals?

Both can work. Research shows that meal frequency makes little difference to weight loss if total calories are the same. Choose the pattern that keeps you least hungry and fits your schedule.

Is it bad to eat a big dinner?

Not necessarily. A bigger dinner is fine as long as your total daily calories fit your goal. Some people sleep better with a lighter evening meal, so try to finish eating two to three hours before bed.

How should I split calories during Ramadan?

A common split is about 35% at suhoor, 40% at iftar and 25% as a late meal or snack. Focus on protein, fiber and water, and avoid too many fried and sugary foods at iftar.
